5 Stretches to Ease Knee Pain Before and After Squats

Sore or achy knees before and after squat day? You're not alone — and in most cases, a few targeted stretches can make a real difference. Here are 5 stretches to work into your routine to ease knee tension and squat with more confidence.

1. Quad Stretch (Standing)

Loosens the muscles that pull directly on the knee cap. Stand tall, pull one heel toward your glutes, and hold for 20-30 seconds each side before your warm-up.

2. Couch Stretch

A deeper hip flexor and quad stretch that helps with squat depth and reduces strain on the front of the knee. Hold 30-45 seconds per side.

3. Hamstring Stretch

Tight hamstrings change how your knee tracks under load. A simple seated or standing hamstring stretch post-workout helps keep things balanced.

4. Calf Stretch

Limited ankle mobility often shows up as knee pain during squats. Stretching your calves can improve depth and take pressure off the knee joint.

5. Glute Stretch (Figure-4)

Tight glutes can pull your hips and knees out of alignment. This stretch helps restore proper movement patterns before you load up.

When to Stretch
